Calories In vs. Calories Out Is Not a Myth
You've probably seen people online arguing that "calories in, calories out" (CICO) is oversimplified or even outdated. Here's the truth: the law of energy balance is not a theory, it's basic thermodynamics, and it's backed by decades of controlled research. A major 2017 review in Gastroenterology by NIH obesity researcher Kevin Hall and Juen Guo laid this out clearly — body weight change is fundamentally governed by the balance between energy consumed and energy expended. If you consistently eat more calories than your body burns, you will gain weight. If you consistently eat less than you burn, you will lose it. There is no workout intense enough, no supplement magic enough, and no "metabolism hack" that overrides this.
This is why I tell my clients all the time: you cannot out-train a bad diet. A tough hour in the gym might burn 300-500 calories. That same amount of energy is sitting in about half a bagel with cream cheese, or one fast food value meal, easily. If your eating habits are working against you every single day, your training is just playing defense against a losing battle.
But "Calories Out" Is More Than Just Your Workout
Here's where people get it twisted. They think "calories out" means the gym. It doesn't — not primarily. Your total daily energy expenditure is made up of your basal metabolic rate (what your body burns just existing), the energy cost of digesting food, and something called NEAT — non-exercise activity thermogenesis, which is all the movement you do outside of formal exercise: walking around, fidgeting, doing chores. For most people, NEAT and your basal rate make up a much bigger slice of your daily burn than your actual workout does. That's exactly why someone can train hard 4 days a week and still not lose weight — their overall daily movement and food intake outside the gym are working against the 45 minutes they spend inside it. Why Extreme Dieting Backfires — The Science of Metabolic Adaptation
Now, I'm not telling you to go starve yourself into a massive deficit either. A well-known study published in Obesity in 2016 followed contestants from "The Biggest Loser" six years after the show. Researchers found their metabolisms had adapted downward and, for many, stayed suppressed for years afterward — their bodies were burning meaningfully fewer calories at rest than expected for their size. This is your body fighting back against extreme, rapid restriction. The lesson isn't "don't diet." It's: build a sustainable, moderate deficit you can actually stick with, instead of crash dieting your way into a metabolic hole you'll spend years digging out of. Macros: This Is What Actually Shapes Your Body
Okay — so calories decide whether you gain, lose, or maintain weight. But calories alone don't decide what that weight loss or gain is made of. That's where macronutrients — protein, carbs, and fat — come in, and this is the part most people skip entirely.
Here's a study I bring up constantly with my clients. Researchers Longland, Oikawa, and Phillips ran a randomized trial published in the American Journal of Clinical Nutrition in 2016, putting young men into a significant calorie deficit combined with intense exercise for four weeks. One group ate a higher protein diet, the other a more moderate protein diet, with the exact same calorie deficit for both. The higher protein group gained about 1.2 kg of lean muscle while losing fat, while the lower protein group actually lost muscle along with the fat, despite eating the identical number of calories. Same deficit. Completely different result. That's not a small detail — that's the difference between coming out of a diet looking soft and depleted versus coming out of it looking leaner and more athletic.
This is backed up by the International Society of Sports Nutrition's official position stand on protein (Jäger et al., 2017), which recommends active individuals aim for roughly 1.4 to 2.0 grams of protein per kilogram of body weight daily depending on their training and goals — well above what most people are actually eating.
So here's how I want you thinking about your macros based on your actual goal:
- Fat loss while preserving muscle: Moderate calorie deficit, protein on the higher end (around 1.6-2.0 g/kg), enough carbs to fuel your training, fat kept moderate.
- Building muscle (lean bulk): Small calorie surplus, protein still high (1.6-2.2 g/kg), with the extra calories coming mostly from carbs to fuel harder training sessions.
- Body recomposition (losing fat and building muscle at the same time): Calories at or near maintenance, protein pushed high, paired with a serious resistance training program — this is a slower process, but it's real and it's supported by research like the study above.

None of this works the way it should without resistance training in the picture. Your macros — especially your protein — are only as useful as the signal your training gives your body to actually use them. Without lifting, a calorie deficit with high protein still just leads to weight loss.
